Common Mistakes
仅仅 is factual and formal. For the critical "all you do is X" pattern, use 光, which carries the judgmental tone.
While the "wrong" form is sometimes acceptable in casual speech, 至少 more naturally modifies 有 + number or appears before the quantity being estimated.
When emphasizing a small quantity without criticism, use 就 rather than 光. 光 implies an imbalanced behavior pattern, not just a small amount.

When you hear 光 in a sentence, listen for the critical undertone — the speaker is usually complaining about an imbalance.
仅 and 仅仅 are interchangeable in most cases, but 仅仅 adds more emotional emphasis to the smallness.
Use 就 when you want to stress "that is all" or "nothing more than" — 我就要一杯水 = I just want a glass of water.
Remember: 光/仅/仅仅/就 set a ceiling (only this much), while 至少 sets a floor (at minimum this much).
Homework
Write a paragraph about your daily routine using at least four of these five adverbs. For example: 我每天光学习不运动... 我仅仅睡了六个小时... 至少要喝八杯水... Include both "only" sentences and "at least" sentences.
